This guide was created to help you build satisfying meals that support healthy blood sugar levels, increase fullness, and make it easier to meet your nutrition goals. Each recipe emphasizes lean protein and fiber, two nutrients that work together to help you stay full longer, support muscle health, and slow digestion.
Every recipe in this guide provides at least 20 grams of protein (most provide 30–45 grams) and at least 7 grams of fiber, while keeping carbohydrates and fat relatively low. Many meals also include extra non-starchy vegetables to increase meal volume without adding many calories, helping you feel satisfied after eating.
You will also notice that each recipe includes an optional carbohydrate pairing. The optional pairings are simply suggestions if you would like to make the meal more filling, need additional energy, or are physically active. Choose the option and portion that best fits your individual nutrition goals.
The recipes throughout this guide include a variety of flavors, including familiar Southern, Caribbean, and everyday American dishes, showing that healthy eating does not mean giving up the foods and flavors you enjoy. Small changes, such as choosing leaner proteins, adding more vegetables, and increasing fiber, can make favorite meals more nutritious while keeping them delicious.
Use these recipes as inspiration rather than strict rules. Feel free to swap vegetables, seasonings, or proteins based on your preferences, budget, and what you already have at home. The goal is to create meals that you enjoy and can continue making long term.

Tips for increasing fullness & flavor
Flavor foods generously with jerk seasoning, Creole seasoning, curry powder, thyme, garlic, onion, smoked paprika, Scotch bonnet, citrus juice, vinegar, herbs, and spices instead of relying on added fats. This helps preserve the flavors many people enjoy while supporting lower calorie and lower fat meals.
Start meals with a broth-based vegetable soup seasoned with thyme, garlic, scallions, and black pepper.
Add cabbage, callaloo, collards, mustard greens, okra, zucchini, mushrooms, or broccoli to stews, curries, and stir fries.
Replace part of the rice in rice and peas with finely chopped cabbage or cauliflower rice.
Bulk up rice dishes by mixing half rice with half cauliflower rice.
Eat protein first, then vegetables, and add carbohydrate foods last if using the optional pairings. This can help slow the meal pace and improve satiety.
Drink water or sparkling water with meals to support fullness.
Begin meals with a broth-based vegetable soup or a large salad with a vinegar-based dressing.
Include mushrooms, zucchini, cauliflower, broccoli, cucumbers, celery, radishes, and spaghetti squash to increase meal volume with minimal calories.
Add unlimited leafy greens such as spinach, romaine, cabbage, bok choy, or lettuce.
